About the Deload Week Calculator
The Deload Week Calculator scales down a lifter's current working weight and set count to build a planned recovery week into a strength program. It takes the guesswork out of picking deload numbers by applying a fixed intensity percentage and cutting volume roughly in half based on a chosen deload style.
How It Works
You enter your current working weight, current number of sets, and pick a deload style: light, moderate, or heavy-light. The calculator multiplies your working weight by a fixed intensity percentage tied to that style, and separately cuts your set count by half, rounded to the nearest whole set with a floor of one set. The result is a target weight and target set count for the deload week.
Formula & Methodology
First pick the intensity multiplier matching the chosen style: 50% for light, 60% for moderate, or 70% for heavy-light. Multiply the current working weight by that decimal to get the deload weight. Separately, multiply current sets by 0.5 and round to the nearest whole number; if that rounds to zero, the calculator forces a minimum of one set so the deload week still includes at least some working sets.
Examples
Moderate deload on a squat
A lifter squatting 225 lb for 4 sets chooses the moderate (60%) style. Deload weight is 225 x 0.6 = 135 lb, and deload sets round from 4 x 0.5 = 2 to 2 sets.
Heavy-light deload on a bench press
A lifter benching 185 lb for 5 sets picks heavy-light (70%). Deload weight is 185 x 0.7 = 129.5 lb, and sets round from 5 x 0.5 = 2.5 to 3 sets.
Advantages
- Removes the need to mentally calculate percentage drops in weight during a fatigued or busy training week
- Offers three preset intensity levels so lifters can match the deload's severity to how much fatigue they are carrying
- Guarantees at least one working set even for lifters with very low starting set counts
Common Mistakes
- Entering the 1-rep max instead of the actual working weight used for sets, which produces an unrealistically heavy deload
- Treating the deload numbers as a hard rule rather than a starting point for a single lighter week
- Forgetting that rep count is unchanged, so total training stress can still be higher than expected if reps stay high while only weight and sets drop
Edge Cases to Watch For
- Set count is rounded, so an odd number like 3 sets becomes 2 (since 3 x 0.5 = 1.5 rounds to 2), not always an exact half
- The floor of one set means even a lifter starting with just 1 or 2 sets will still be assigned at least one deload set rather than zero
- The calculator does not adjust rep count or exercise selection, only working weight and set volume, since those are the two inputs it takes
